Instructions & Biomechanical Cues
The One-Arm Dumbbell Bicep Curl is an isolated elbow flexion movement designed to develop muscular strength, hypertrophy, and symmetry across the biceps brachii, brachialis, and forearm flexors. Training unilaterally allows for focused neuromuscular activation while identifying and correcting bilateral strength imbalances. Setup: • Stand tall with feet shoulder-width apart, core braced, and shoulders retracted and depressed. • Hold a dumbbell in one hand with a neutral grip (palm facing your torso) down by your side. • Place the non-working hand on your hip or keep it lightly braced to prevent rotational torso sway. Execution: 1. Keeping the upper arm pinned stationary beside your ribcage, exhale and curl the dumbbell upward by flexing at the elbow. 2. As the dumbbell passes your hip, actively supinate your forearm (rotate your palm toward your shoulder) to maximize bicep contraction. 3. Squeeze hard at the peak of the contraction for 1 second without letting the elbow drift forward. 4. Inhale and lower the weight under strict control through a full 3-second eccentric phase back to the starting dead-hang position. Coaching Cues: • Keep the elbow locked in place—avoid using momentum or swinging the hips to initiate the lift. • Maintain a rigid core and neutral spine; resist torso lean toward the non-working side. • Focus on controlled tempo and a full stretch at the bottom of every rep.
